“A multivitamin can’t take the place of eating a variety of foods and food groups,” Alissa Rumsey, a registered dietitian in New York City and founder of Alissa Rumsey Nutrition and Wellness, tells Allure. “Vitamins and minerals found in foods are more readily absorbed and used than those found in supplements.” That said, multivitamin use isn’t totally cut and dry, and some people may benefit from it, according to nutritionists. Here’s what the experts want you to know about multivitamins, plus how to tell whether they’re right for you.

What is a multivitamin, exactly?

There’s no standard definition for what needs to be in a multivitamin, specifically what nutrients it should have and in what quantities, according to the NIH. However, there are a few common vitamins and minerals found in a range of multivitamins, says registered dietitian nutritionist Beth Warren, founder of Beth Warren Nutrition and author of Living a Real Life with Real Food. These include calcium, magnesium, vitamin D, several B vitamins, vitamin A, vitamin K, potassium, iodine, selenium, borate, zinc, manganese, molybdenum, beta-carotene, and iron.

Generally, multivitamins are in pill, tablet, or gummy form with nutrients at levels close to their Recommended Dietary Allowance (RDA), the NIH says. However, there are variations: Some multivitamins are designed for kids, men, women, pregnant women, or senior citizens, and presumably contain more of the vitamins or minerals that these groups might need.

What can a multivitamin do?

Despite what some ads may imply, a multivitamin won’t magically turn you into an energetic, incredibly healthy superhero. What it can do is cover for deficiencies in your diet, Gina Keatley, a certified dietitian-nutritionist practicing in New York City, tells Allure. “The more processed a food item is, the more likely it is that it will be deficient in vitamins and minerals,” she explains. A multivitamin is supposed to provide for what processing removes from our food. Registered dietitian nutritionist Keri Gans, author of The Small Change Diet, points out that multivitamins can help us make up for nutritional shortfalls when we’re not getting an adequate range of whole foods in our diets. They’re “almost like a safety net to ensure that you are consuming plenty of important vitamins and minerals,” she says.

While research has found that multivitamins probably won’t boost your health as much as the general population likes to think, they have the potential to be useful for certain groups of people. Keatley cites people who have poor-quality diets, people who have difficulty with digestion (such as those who have had gastric bypass surgery or have Crohn’s disease), and the elderly as some potential candidates for multivitamin use. Rumsey also points to those who avoid animal products as a group that could benefit: “Vegans and vegetarians should consider taking a supplement that contains vitamin B12, and potentially calcium, iron, and zinc,” she says.

The best way to get the vitamins, minerals, and other nutrients you need isn’t with a shopping spree at your local drugstore. It’s from food.

A good, balanced eating plan — filled with fruits and vegetables, low-fat dairy, lots of fluids, healthier oils, good proteins, and whole grains — should do the trick.

Perhaps more important than scouring daily recommended values is keeping an eye on recommended upper limits. ConsumerLabs.com has a detailed chart that compares recommended daily values with upper limits, but in general, it’s not a good idea to consume excessive doses of any one vitamin or nutrient.

Upper limits for any vitamin vary widely: More than twice the recommended amount of Vitamin A is dangerous, but you can have up to 26 times the recommended daily amount of Vitamin C without experiencing any ill effects.

Catherine Price said her research shows a multivitamin probably won’t contain a dangerous amount of vitamins or minerals on its own — and none of our top picks exceed recommended upper limits for any ingredient. But she said taking a multivitamin while supplementing with other vitamins or while consuming fortified foods or beverages could lead to a “superdose” — a vitamin dosage so far over the recommended amount it can lead to problems.

For kids, superdoses can be fatal. Warnings to keep multivitamins containing iron out of children’s reach are there for a reason: Accidental iron consumption is a leading cause of poisoning deaths in children younger than 6. Gummy vitamins can be especially dangerous for kids, since they resemble candy or fruit snacks. Always store multivitamins out of young children’s reach.

Find out whether you actually need a multivitamin

When it comes to nutrition, “the most important thing is eating a balanced diet with nutrient-rich foods, and then supplementing to fill missing gaps,” said Palmer. “If your diet is pretty good, it might not really be necessary — maybe supplement a few times a week if you’re really concerned about shortfalls.”

Multivitamins aren’t miracle supplements, though. “You really cannot supplement your way out of an unhealthy diet,” says Foroutan. But Foroutan also says she sometimes advises her clients to take one, especially if their diets lack important nutrients.

Even in some cases of nutrient deficiency, a multivitamin might be overkill, Palmer adds. “For most people, they may not be lacking in every single essential vitamin and mineral — it may be just one or two,” she told us. “For example, someone at risk for osteoporosis may want to take calcium; someone battling iron anemia may want to take iron; and a vegetarian may want to take B12.”
